    Seated Forward Fold (Paschimottanasana)

A classic, introspective stretch that invites you to fold inwards. Seated Forward Fold lengthens the entire back body, from calves to spine, while offering a moment of calm reflection.

    Category: Seated / Forward Bend

    Difficulty: Beginner

    Sanskrit/Pronunciation: Paschimottanasana (pash-chee-moh-tahn-AHS-uh-nuh)

Main Focus: Hamstrings, Calves, Hips, Spine

Props: Yoga Mat, Yoga Belt, Bolster, Blanket

Seated Forward Fold (Paschimottanasana) is a seated forward bend that stretches the hamstrings and back body while encouraging length and release through the spine. Practised with the legs extended forwards as the torso folds over the thighs, the pose can be adapted to suit different levels of flexibility. Props can provide support and reduce the depth of the fold, helping you settle into the pose without forcing the body.

    How to Practise
    1. Sit on the mat with legs extended straight, feet flexed and together
    2. Ground sitting bones evenly; if the pelvis tips back, perch on a folded blanket
    3. Inhale, lengthen the spine and sweep arms overhead
    4. Exhale, hinge forward from the hips (not the waist), leading with the chest
    5. Rest hands on shins, ankles or the soles of the feet—wherever they land comfortable
    6. Keep spine long; allow a gentle rounding only once you’ve reached your edge
    7. Relax neck and shoulders, gazing towards shins or toes
    8. Breathe steadily and hold for 1–3 minutes, softening a little more with each exhale
    Benefits
    • Deeply stretches hamstrings, calves and lower back
    • Lengthens and decompresses the spine
    • Calms the mind and helps relieve stress and mild anxiety
    • Stimulates digestion and can ease fatigue
    Modifications
    • Bend knees slightly or place a rolled blanket under them to reduce hamstring strain
    • Loop a yoga strap around the feet, holding the strap rather than the feet themselves
    • Sit on a block or cushion to tilt the pelvis forward and encourage a longer spine

    Seated Forward Fold with Bolster

Placing a bolster horizontally under the knees in Seated Forward Fold helps reduce strain on the hamstrings and lower back by slightly bending the legs. This support allows the pelvis to tilt forward more easily, encouraging a longer spine and a gentler fold. It’s a useful option for beginners or anyone with tight legs, making the pose more accessible and comfortable while still gaining its calming, restorative benefits.

Seated Forward Fold with Bolster Support

Sitting on a folded blanket in Seated Forward Fold helps tip the pelvis slightly forward, making it easier to lengthen through the spine before folding. Placing a bolster upright in front of you and resting your forehead on the top creates a gentle, supported rest for the upper body. This variation encourages relaxation in the hamstrings and lower back while allowing the pose to feel more restorative and less effortful, especially useful when flexibility is limited or you want a calmer, supported hold.
